ATHLETIC ALIGNMENT

How to become a better athlete: plug the power leaks.

Better athletes waste less force. Every stride, jump and cut starts at the feet. If they turn out, the knees cave or the pelvis tips, part of each push leaks sideways. Plug the three leaks, feet forward, stack the pelvis, open the shoulders, and each stride can spiral from the arch to the opposite shoulder. Then train speed and strength.

Shoes turned your feet out.

This is the power leak. On the left, the feet point straight, so the push goes straight back. On the right, the foot turns out and part of every push goes sideways.

Two marble statues of a runner, seen from the front. Left, feet forward: both feet point straight ahead and no muscle glows. Right, feet turned out: the planted foot points out, the inner thigh and knee glow red (tight) and the inner calf glows a dimmer red (asleep).

  • Problem: tight or weak

The fix: Feet forward. Point them straight. Wake the arch.

What is a power leak?

Force that goes somewhere other than where you want it. When the planted foot turns out, part of the push goes sideways instead of straight back. When the knee caves, some of it twists through the joint. When the pelvis tips, the glutes can't add their share.

Each leak is small. Over thousands of strides a match, it adds up to a step lost on the sprint, a jump that's a few centimetres short, and a body that's sore on Monday. The first leak is in the feet: see duck feet.

Why do gifted players get away with it?

Talent covers a lot. Gifted players hide a leak for years, then pay the recovery tax: the knee that needs ice after every game, the hamstring that goes every pre-season. Sprinters show the receipt. At top speed there's nowhere to hide a leak, and the fastest ones are usually the most organised.

If your knees are the part that sends the bill, read knee pain when running.

What is the spiral?

When the feet point forward and the arch works, every stride winds the body like a spring: from the arch, up through the knee, through the opposite glute and across the trunk to the opposite shoulder. Wind, store, unwind. That's free power.

It needs all three fixes. Feet forward to start it, a stacked pelvis with working glutes to carry it, and open shoulders to finish it. Sleepy glutes break it in the middle: see glutes switched off from sitting.

What does elite movement look like?

Six benchmarks, from good to elite:

  • Good: the Big Toe Test and a deep squat.
  • Great: kneeling on the feet and a pistol squat.
  • Elite: the splits and barefoot distance.

The splits take strength at full length. That's the mark of an elite athlete. The daily work that gets you there is in how to move better.

A 60-second self-test

Feel it now

  1. 1Stand barefoot, feet hip-width apart, both pointing straight ahead.
  2. 2Press the big toe down without curling it, and lift the arch.
  3. 3Soften the knees and keep each one over the second toe.
  4. 4Close your eyes and hold it for 30 seconds.

What pulls is tight. Stretch it.

What shakes or can’t hold is weak. Strengthen it.

On this page, notice

  • Shift onto one leg as if pushing off. Does the arch hold and the knee stay over the second toe?
  • Notice which side feels like your strong side. Most athletes have one, and the other side usually leaks.

Not sure which leak is yours?

The From the Feet Up app is a posture and movement scan for iPhone. Six standing photos, a squat, a lunge, a reach and a short walk, about five minutes. It reads five areas from the feet up and tells you what to fix first. Free for now.

Your photos are sent once for the read, never kept on our servers, and saved only on your phone.

Common questions

How can I become more athletic as an adult?

Start with how you move, then build strength and speed on top. Fix the feet, wake the glutes, open the shoulders, and train at full range. Many people find they move better in their 30s and 40s than they did at 20.

Does posture affect athletic performance?

It can. How the feet, pelvis and shoulders line up decides how much of each push goes where you want it. Small leaks add up over a match or a race.

Can fixing my feet make me faster?

It may help. Feet that point forward and push through the big toe send more force straight back. Speed still needs sprint training and strength, so think of it as the foundation, not the whole house.

What should athletes work on first?

The feet: pointing straight, the big toe pressing down, an arch that works. Then the glutes and pelvis, then the shoulders.

How do I keep playing sport as I get older?

Plug the leaks that make you sore, keep strength at full range, and recover well. Pain that keeps coming back is worth tracing to its source rather than just resting.

Educational, not a diagnosis or treatment plan. Sharp, severe, numb or worsening pain needs a qualified professional.
